3 sets:
12 skull crushers
24 alternating dumbbell front raise (12 each arm)
12 banded tricep pushdowns

-rest 30 seconds between movements
-rest 90 seconds between sets

then….

For time:
Row 800m
60 abmat situps
Row 600m
40 abmat situps
